Unfortunately caffeine is a stimulant. You don't have an easy way out. You need to stay adequately hydrated regularly. That doesn't mean you can just chug 2L of wo'ah in the morning then nothing the rest of the day to help with the dehydration headaches. Nonzero chance the room lighting or blue light is affecting it there's a million things that can contribute.

You're going to need to get adequate sleep which is going to mean committing to a hard bedtime and sticking with it even on weekends and so on for ~2 months to imprint the new sleep cycle. You're going to need to lift weights and cardio regularly to build up muscle and stamina. There is no easy fix there is no easy way out and you'll never beat a chemical carry but you can get partway back if you commit to improving yourself.
As you get older you should get into a stretching routine, especially if you're largely sedentary.
